Prospect Park Weekday Morning Training

We were scattered this morning so no leadout drills.  Did a few easy laps, the last two incorporating sprinting at the 3 sections that El Presidente pointed out last Thurs evening.

Will be out there tomorrow morning for openers.

Week 6

I know this is repetitive, even cut and paste, but I want to really build these capacities in you guys, so you can all be killers. Plus, you gain real benefits from the work, so without further ado:


Tuesday - VO2 Max Day! -- Essentially, efforts between 3 and 8 minutes.

Warm up then do 5 efforts from the bottom of the downhill (or the end of the chute) Choose a starting spot and keep it consistent. Then go all the way to the top of the hill, or mid-point of the hill, or bottom of the hill. It doesn't even matter, just keep track of where you start and stop the interval. Keep those spots consistent as you'll be doing this workout for the next three-four weeks on Tuesdays. You'll want to compare times to see how you're progressing (provided wind and temperature are similar from week to week).

Wednesday - 2x2lap TT day. Work on being consistent for both efforts. If anything make the second effort faster than the first. And when you're finishing the effort, keep that gas on for the last minute (think of the work you've done the last three weeks).

Thursday - group ride working on team work and rotating smoothly. Paceline practice. Finish off the day with a set of lead outs. Make two teams and keep working on that skill!

Friday - openers.

Sat / Sun - race and ride!

I'll be out there at around 6:30 a.m. doing anaerobic intervals. Join in, suck wheel, say hi, shake head in pity, avoid vomit spray. Or stay in your nice, warm bed. Your choice.

I haven't been doing these faithfully so don't have much comparison but there are today's numbers.

Course is start of south drive entrance to the crosswalk before the base of the hill, 1.2 miles.

i1 - 3:11, 22.4mph, 179bpm
i2 - 3:08, 22.9mph, 177bpm
i3 - 3:11, 22.3mph, 176bpm
i4 - 3:17, 21.8mph, 176bpm
i5 - 3:17, 21.8mph, 173bpm

Relatively consistent though I faded on the last 2.  Will have to work on that.
Those numbers look good - nice job.  And nice that someone is asking for me, in my ailing health.  I got up this morning and am just not yet ready.  Had coffee instead, cleaned and regreased my brakes before work.  Looks like we've got rain on the horizon so I may set myself up on the indoor trainer to get my legs back.
We want to increase the length of these next week - so go to the top of the uphill.
Flash floods this morning so I skipped, but will be on the trainer tonight and hoping that it's dry enough tomorrow morning.
Hey just out of curiosity, have you guys been timing yourselves for the TT efforts? I havent been able to get out at 6 am since my willpower is nowhere near yours but I did manage to get out a little later in the morning and did the TT. I was on my 20 pound training hack, if that means anything.

First effort: 20:19
Second effort: 20:36
Avg: 20:27.5
So this was 3 weeks ago. Just got back from my TTs:

1st: 19:33
2nd: 19:27
Avg: 19:30

I'll soon have more data to work with, but im satisfied with times for now

Good times in the drizzle today with Kayt, Jim, Thierry and Fastman McKay.  First "real" ride in forever for me.  Felt great.  Celebrated with a coffee at Kondactarollissimoj

Park was so lush. Despite the random frustrations, at the end of the day it is certainly a pleasant place to spend a morning.

Week 7

Tuesday - VO2 Max Day! -- Essentially, efforts between 3 and 8 minutes.

Warm up then do 5 efforts from the end of the chute to the TOP OF THE HILL! You want these to be longer.

Wednesday - 2x2+lap TT day. We're changing things a bit. Concentrate on steady up the hill to not go too hard and steady hard pressure whenever the road tilts down. You're trying to keep the effort consistent. For these efforts, start by the Zoo and go up the hill. Continue the TT efforts, but instead of stopping after 2 laps by where you start (Zoo), continue up the hill and END AT THE TOP OF THE HILL! So, you'll have three trips up the hill. The first time up will feel easy, so don't push too hard.

Thursday - time for some sprints. For today, warm up with some 30s-1min fast spinning (100+rpm) efforts in a small gear (39x17). Then do three 10s-15s efforts per lap. Riding very easy in between efforts. Do the sprints in the 39x17 or 19. Start them from around 10 mph. Hands in the drops and concentrate accelerating for the full 10-15s. Probably 8-12 pedal strokes.

Friday - openers.

FROST WARNINGS IN WESTCHESTER COUNTY

It's going to be mid 40's tomorrow morning.  Dress appropriately.  The coffee afterwards is always nice & warm.
Stayed home. Too f$)$$ cold, I can't stand it anymore.
Jeff C, McKay, Bruce, Eric M, Jules, and myself out this morning. Yep, it was a bit chilly and we had a nice headwind for the efforts. From the chute to the cross walk at the top of the hill my 5 efforts ranged from 4:21 to 4:29.
Great to see so many friendly faces out there.  I was doing 4 minute efforts and overcooked the first one; after a nice 340 watt pull I looked over my shoulder and saw OUR SPRINTER - Mr. Duncan right next to me.

HFS those are some good genetics.
McKay hurt me on a smooth sprint leadout at the L&C race Saturday -- in the drops, eight inches off his wheel. Big watts.
My winter clothing drawer opened like a half-lidded, hibernating bear.  I was sorry to have awoken him.
gee, if i can squeeze my now voluminous swollen head out through the doorway, i will go out for another session of knee bashing on the morrow...

Jeff C, Kayt, Thierry and I met at 6 am, 53F, overcast but a sharp light to the morning.  Less wind than yesterday, and warmer.  I switched from my hat to my bandana.  Not much bike traffic in the park today, though a couple of trucks that shouldered their way into our lane a few times.  

We started at the lights by the Zoo and did two laps, finishing at the top of the hill (the third uphill).  That broke us into groups, and I caught up with Jeff.  Then a nice lazy soft pedaling while other riders past us smugly, thinking we were riding so slow.  I like giving them that satisfaction, where they believe they're going fast because I'm going slow and sweat is dripping off the front of my helmet and snot has managed to string itself from my nose to my top tube.  Ride hard, my brothers.

Before the start of the second effort, we were joined by Brian Stein of CIS who told me he was out on a recovery ride.  He then rode with me for the full two laps.  we gapped each other throughout the ride (no drafting going on) and it was good pacing for me, though I felt sluggish today, my legs are still a bit sore.  I rode with Brian because Jeff absolutely refused to slow down and ride with me!  Jeff was a machine out there today.
  
I took off after the last lap, with thoughts of warm coffee pulling me home.  It was good to see you guys out there this morning.

i actually laid out my kit last night, and had the whip ready by the door.  woke up at 5:30.  saw that it looked like a fine, fine brooklyn morning.  then i rolled over and went back to sleep.   LAME.  i gotta get myself motivated for mornings again.  it's been too long!
I'm still recuperating from Hunter last Saturday. I had zero energy this morning, it was not the time to do any TT nor interval training. Nice to see all the familiar faces.

Squats are awesome...one of my favorite leg exercises along with deadlifts and lunges!

I am thinking seriously of making tomorrow my debut with the PP morning crew. Is Thursday a good day to start for a PP training newcomer?
Patrick - any day is fine. Tomorrow is a sprint day which are generally pretty social as we roll around recovering between efforts.
  a large crew this morning for sprints.  Thierry, Jim, Eric M., Mark, Patrick, Harry,Jeff C., and myself.  Everyone looked strong, no one puked.  is this really a beneficial workout? just wondering....
the fact that nobody puked is indicative of either 1. not going hard enough, 2. being very fit, or 3. it doesn't matter if people do.

When it comes to sprinting ability, its pretty much genetic. Either you have it or you don't. You can however, help to coordinate what you have by doing sprint drills. They won't necessarily make you amazingly better, but will help you be ready for the efforts and more efficient when you need to be.

Sprints really count as an easy day, so I wouldn't expect puke. You want puke, do this workout instead: 3x10x10/20. Three sets of 10 reps of 10 seconds all out followed by 20 seconds of recovery.
