Oops... I thought I linked the video. here it is. In the past season, I"ve done a combo of planks and sit-ups, but I think this is a bit more well rounded. I've been doing it here and there since fall.

tonight was a milestone in my cycling experience.  I RODE THE ROLLERS WITH NO HANDS!

i know i know, all you experienced cyclists have been doing it blind, backwards, while reading war and peace, delivering babies, etc.  but for me it was a big deal.

the next obstacle is getting on without using a wall.

I had those rollers for a few days but returned them and got some Kreitlers with the big 4.5" drums.  The cycleops are very good but I felt the drums were too small for what I would use them for (easy rides and race warm up).  If I want to go hard on the rollers, I just put the old towel under them = resistance.
For the cycleops and wattage.  An easy way to ascertain this is to either borrow someone else's bike with power or borrow a power tap wheel from someone and benchmark speed against the power readings.  i.e. 20 mph = 200 watts   25 mph = 350 watts.  Write down the #'s and tape em to your bars or close to where the rollers will be.  I find the rollers to be easier on the knees.  Yacks

FYI  Kreitler has taken the liberty of spreadsheeting their wattage #'s.  I suspect if you used the drum size of the cycleops and referenced that with the Kreitler's, the wattage would be about the same.

Good luck with the rollers and I would recommend dropping your Lampre kit in favor of something in flesh tones.
thank you mr. yacks.  smaller drums provide more resistance?   i wheel seek out someone with a power meter.

@twoyacks-I'm sold.  I want to commute to work on it.  Bike lane?  Sidewalk? Road?

If you want to go fast on your bike then you need to practice... riding your bike fast.  Lots of drills for speed if you scroll back in this thread :)
One-legged leg presses is all stairs are.  

There was a spell when I'd jump up my stairs one leg at a time.  left leg to the first landing, right to the second, left to the third, right to the fourth, and so on.  I figured it was good for balance and explosive power.

Better question is why would they be bad?  You're increasing your metabolic load at the very least, and increased activity builds more mitochondria.

@Gwynna My Brooklyn apartment is on the 5th floor. I always hammer the stairs when possible, good for a bit of cardio, power, and you know how good you are going depending on how out of breath you are at the top. Makes you aware of good form too! 
@Gwynna - what are you trying to train? I think stairs lend themselves to leg-speed/fast-twitch work. Sprint up them as fast as you can, probably skipping steps. Get those knees up. Not for a tight spiral staircase. The one-legged jumps would be pretty good fast-twitch work as well, but I prefer a higher box jump for that.
I you are truly worried about your knees, then avoid complex motions that involve bending about more than one axis. i.e., straight stairs are fine. turning stairs introduce a twist. Worst activity for lower backs is the golf swing. Huge torques, multiple axis of bending.
I've been doing single leg dumbbell lunges with one leg elevated on a bench....I am not feeling any knee pain but my hammy's, quads and glutes are freakin killing me....these better make me faster...if I suck at bikes next year, don't stand near me after a race cause someone is getting kicked right in the junk!!!!
Any tips or tricks for indoor cycling w/o a power meter or HR monitor? I finally came to my senses and purchased a Garmin w/ HR monitor to help train smarter. Unfortunately it wont arrive for a few weeks, and it's way past time to start indoor training. I'm pretty good estimating my effort outdoors and always have MPH to support (or contradict) my perceived exertion, but indoors I'm completely in the dark. Any advice to keep me from slacking off?
@Erika, if you've been riding/training/racing hard during the last few months, maybe give yourself a break and ride easy indoors until the Garmin and HR stuff comes in?  I mean if it's only a week or two...

@David I think my sweet tooth and ol' man winter made that decision for me a few weeks ago when I started opting for ice cream over protein shakes and setting the alarm clock a little later than usual. Kinda wanted to remind them both who's boss sooner rather than later, but here what you're saying.

@Gwynna I'm typically fairly good w/ RPE but that's outside. Inside a whole new world. But to be honest, the cold has been adding a lot of noise to my perception, so it all might just be a wash. Time to reboot.
@Erika, do you have a speed sensor you can mount on your rear wheel? Speed will work as a gauge until the HR arrives, though in my experience speeds are slower on the trainer at a given HR/wattage than on the road. Somewhere on the magnatude of 2 to 3 mph at tempo speeds, and probably more as you approach threshold.
Never mind, just saw that you're watching MPH.
Just adjust your efforts to things you can perceive. 

One example: The high edge of tempo is probably around the point at which it's hard to talk.  If you can feel this, you can ride tempo indoors.   

Another trick is to find a chart that correlates speed in a given gear with cadence.  This way, you can know your speed and gear and know roughly what your cadence is. 

Once you have cadence, you can play. start out at 90rpm. Pick up your speed in that gear 1mph after a minute.  keep increasing 1mph every minute until you get sloppy.  Hold on to the sloppy speed for as long as you can manage, then back down 1mph every minute until you're back at 90.  shift into a bigger gear, get back to 90rpm

Before I looked at cadence regularly, I'd start riding my rollers in a 42x21 (this used to be my old low gear) and 12mph.  I'd pick up the speed 1mph every three minutes until I'd get sloppy.  Then I'd put it in the 19. Ride that for three minutes, keeping the speed constant.  THen the 17 for three minutes, still at the same speed,and the 16, and the 15.  Around here, I'd put it in the big ring, and try to keep my cadence constant as I shifted into a bigger gear every minute.  This worked on form as well as a little strength, and it was enough that I wasn't bored.

Another drill is sometimes called multi-gear.  pick a speed, and try to run up and down your cassette, shifting every minute but keeping speed constant.  Try it at different speeds.

And you can always work on low-gear sprints.  Pick a lower gear, like 39x19.  Slow down to 6mph. Sprint for 10s.  rest for 2m.  Repeat.  do two sets of 10 sprints, with a 5-10m break in between.
